You do not need a bench or a rack of dumbbells to train your chest. These TRX chest exercises use your body weight and the instability of the straps to work your chest, shoulders and triceps harder than a standard push-up, with a load you can adjust in a single step.
This guide covers seven moves, how to set up each one and a 25-minute push workout. It is written for Kiwis training at home or adding a push day to their weekly routine.
Why TRX Chest Exercises Work
On a bench, the bar and bench hold you in place. On a suspension trainer, the handles move freely, so your chest and shoulders must control the path of every rep. That brings in more of the small stabilising muscles around the shoulder joint.
You also train your core on every push. A TRX chest press is a moving plank: if your hips sag, the rep fails. That makes these moves efficient when time is short.
The 7 Best TRX Chest and Shoulder Exercises
- TRX Chest Press: the foundation move. Chest, front shoulders, triceps.
- TRX Chest Fly: arms open wide, then squeeze together. Chest focus.
- TRX Push-Up (feet in cradles): a standard push-up with your feet suspended. Chest and core.
- TRX Pike Push-Up: hips high, feet in the straps. Shoulders.
- TRX Y Fly: a pulling move for the back of the shoulders, which balances all the pushing.
- TRX Face Pull: rear shoulders and upper back. Protects the shoulder joint.
- TRX Wide Dip: triceps and lower chest.
Moves 5 and 6 are pulls. They are here on purpose. Training only the front of your body pulls your shoulders forward over time, so balance every two pushes with one pull.
How to Do the TRX Chest Press
- Face away from the anchor with the straps at mid-length.
- Hold the handles at chest height, arms straight, palms down.
- Walk your feet back until your body leans forward at about 45 degrees.
- Lower your chest between your hands, elbows at about 45 degrees from your body.
- Press back up, keeping your body in one straight line.
To make it harder: walk your feet further back or stagger your stance. To make it easier: step forward so you are more upright.
Common mistakes
- Hands drifting wide: keep the straps from rubbing your arms by pressing straight out.
- Hips sagging: squeeze your glutes and brace your abs.
- Shrugging: keep your shoulders down and away from your ears.
A 25-Minute TRX Push Workout
Warm up with arm circles, band pull-aparts and 10 easy chest presses. Then complete 3 rounds:
| Exercise | Reps |
|---|---|
| TRX Chest Press | 12 |
| TRX Face Pull | 12 |
| TRX Chest Fly | 10 |
| TRX Pike Push-Up | 6-8 |
| TRX Y Fly | 10 |
| TRX Wide Dip | 8-10 |
Rest 60 to 90 seconds between rounds. If you can complete every rep with good form, step one foot length further from the anchor next session.
Pairing Chest Work With the Rest of Your Week
Two push sessions a week is plenty for most people. Put a pull day or leg day between them. For back work, use our TRX row guide. For a full-body option, try the upper body workouts guide or the 20 best TRX exercises.
Progression Ladder for TRX Chest Exercises
Move up one step when you can complete 3 sets of 12 clean reps at your current level.
- TRX Chest Press, nearly upright
- TRX Chest Press at about 45 degrees
- TRX Chest Press with a staggered stance
- TRX Chest Fly
- TRX Push-Up with feet in the cradles
- Single-arm TRX Chest Press
- TRX Pike Push-Up
Each step adds either more body weight, more instability or more range. Move up one variable at a time.
Keeping Your Shoulders Healthy
Pushing exercises place a lot of demand on the shoulder joint. A few habits keep it healthy over the long term:
- Pull more than you push. Aim for at least as many pulling sets as pushing sets each week.
- Warm up the rotator cuff with light band work or slow face pulls before pressing.
- Keep elbows at about 45 degrees from your body on presses, not flared out at 90 degrees.
- Control the bottom position. Do not let the straps drop you into a deep stretch you cannot control.
- Stop if you feel pinching at the front of the shoulder, and step back to a more upright angle.
FAQ
Can you build a bigger chest with TRX?
Yes. Lowering slowly, working at steeper angles and progressing to suspended push-ups gives your chest enough load to grow, especially for beginners and intermediates.
Are TRX push-ups harder than normal push-ups?
Usually, yes. With your feet or hands in the straps, your shoulders and core must stabilise every rep, so most people manage fewer reps than on the floor.
Is the TRX chest fly safe for shoulders?
Yes, if you start upright and keep a slight bend in your elbows. Only lean further forward once you can control the full range.
