A suspension trainer is only as useful as the plan you follow with it. Random workouts feel busy but rarely build strength. This 4-week suspension training workout plan gives you three sessions a week, set reps and one clear rule for progressing, so every week is a little harder than the last.
It is built for people training at home anywhere in New Zealand, with a strap, a solid anchor and about 30 minutes, three days a week.
How the Plan Works
The plan uses three full-body sessions each week, labelled A, B and C. Each session trains a push, a pull, legs and core.
- Week 1: learn the moves. 2 rounds, 10 reps, easy body angle.
- Week 2: add volume. 3 rounds, 10 reps.
- Week 3: add load. 3 rounds, 12 reps, step one foot length closer to the anchor.
- Week 4: test yourself. 3 rounds, 12 to 15 reps, slow 3-second lowering on every rep.
Rest 60 to 90 seconds between rounds and at least one day between sessions. A Monday, Wednesday, Friday schedule works well.
Warm up first
Spend five minutes on light movement before each session: arm circles, bodyweight squats, a few easy TRX rows at an upright angle and some hip swings. Cold joints and fast reps are the main cause of strained shoulders on the straps.
Session A: Strength Foundations
| Exercise | Reps | Notes |
|---|---|---|
| TRX Squat Row | 10 | Sit back, then row as you stand |
| TRX Chest Press | 10 | Body straight, elbows at 45 degrees |
| TRX Row | 10 | Squeeze shoulder blades together |
| TRX Step Back Lunge | 10 each leg | Light grip on the handles |
| TRX Plank | 20-40 sec | Feet in the cradles |
Session B: Posterior Chain and Shoulders
| Exercise | Reps | Notes |
|---|---|---|
| TRX Hamstring Curl | 10 | Hips stay lifted |
| TRX Face Pull | 12 | Hands finish beside your ears |
| TRX Hip Thrust | 12 | Pause at the top |
| TRX Y Fly | 10 | Arms make a Y overhead |
| TRX Mountain Climber | 20 total | Steady pace, hips level |
Session C: Single-Leg and Arms
| Exercise | Reps | Notes |
|---|---|---|
| TRX Bulgarian Split Squat | 8 each leg | Rear foot in the cradle |
| TRX Bicep Curl | 12 | Elbows stay high |
| TRX Tricep Extension | 12 | Elbows point to the anchor |
| TRX Lateral Squat | 8 each side | Push hips back |
| TRX Pike | 8 | From a plank, hips high |
How to Progress After Week 4
When week 4 feels manageable, you have three options:
- Repeat the 4 weeks starting one step closer to the anchor.
- Swap in harder moves: chest press to TRX Chest Fly, lunge to TRX Pistol Squat.
- Follow a longer program, such as The 8-Week TRX Challenge, which builds on these same movement patterns.
Keep a simple log of your angle and reps. If you cannot complete the reps with good form, step back and stay on that week for another week. Progress beats perfection.
What You Need
- A suspension trainer, such as the TRX Home2 or the more durable TRX PRO.
- An anchor: a door anchor for indoor use, or a wall mount bracket for a permanent setup.
- Enough floor space to lie down at full length in front of the anchor.

How to Track Your Progress
A plan only works if you know whether you are getting stronger. Keep a simple log on your phone or in a notebook with three columns for each exercise:
| What to record | Example |
|---|---|
| Body angle or foot position | “Feet one step behind the anchor” |
| Reps completed each round | 10, 10, 8 |
| How it felt (1 to 10) | 7 |
If you hit every rep at a 7 or lower, move one foot length closer to the anchor next session. If you miss reps or score a 9 or 10, stay where you are. Small, steady changes add up to big differences over four weeks.
What to Do on Rest Days
Rest days are when your muscles adapt, but resting does not mean doing nothing. Light activity helps recovery and adds to your weekly activity total:
- A 20 to 40 minute walk
- An easy bike ride or swim
- Ten minutes of gentle stretching for your hips, chest and shoulders
- Mobility work such as hip circles and shoulder rolls
Avoid hard training on rest days during this plan. Three quality strap sessions beat five tired ones. Sleep well, eat enough protein and drink plenty of water, especially in warmer months.
FAQ
Is 3 days a week enough for suspension training?
Yes. Three full-body sessions train every major muscle group several times a week, which is plenty for building strength at home.
Can I do this plan as a complete beginner?
Yes. Start week 1 at an upright body angle. If any exercise feels unstable, see our beginner TRX exercises for easier versions.
Do I need to add cardio?
The plan builds strength. For general health, add some walking, cycling or swimming on non-strap days, or try a short TRX HIIT session.
